Hunger, Blood Sugar, Calories, Muscle, Fat: How They Actually Connect
Most people trying to lose fat are tracking six things at once and have no idea how they relate. Calories in. Calories out. Blood sugar. Metabolism. Muscle. Fat.
The internet will tell you each of these is the secret. None of them is. But they're not independent either — they're wired together in ways that explain why most diets fail in week three.
Here's the actual map.
Hunger is not just low blood sugar
The common story: your blood sugar drops, you get hungry, you eat. Simple.
It's also mostly wrong. In a person without diabetes, blood glucose is regulated tightly — it doesn't swing nearly as much as the "sugar crash" narrative implies. Something else is doing the heavy lifting.
Hunger is a committee. Ghrelin rises from your stomach before meals and is the closest thing to a real "hunger hormone." Gastric stretch matters — physical volume in your stomach sends satiety signals independent of calories. Gut hormones like GLP-1, PYY, and CCK get released as food hits your intestine and tell your brain to stand down. Leptin, from your fat tissue, sets the longer-term background level.
Why this is useful: if hunger were purely about blood sugar, the fix would be constant snacking. It isn't. The fix is eating things that trigger the satiety machinery — protein, fiber, and volume.
Protein is the most satiating macronutrient per calorie, and it's not close. Fiber slows gastric emptying, so food physically stays in your stomach longer. High-volume, low-density foods (vegetables, broth-based things, whole fruit instead of juice) fill the space that sends the stretch signal.
That's the whole trick. Not willpower. Occupancy.

A calorie is a unit of energy. But eating 100 calories doesn't mean absorbing 100 usable calories, because digestion costs energy.
This is the thermic effect of food, and the spread is bigger than most people realize:

So 100 calories of chicken nets you meaningfully less than 100 calories of oil. Protein also has slightly lower absorption efficiency than carbs or fat.

This isn't a loophole — you can't eat your way to a deficit with protein. But over a day at high protein intake, it's a real, free discount on top of the satiety benefit.
The muscle metabolism myth
Here's where fitness marketing lies to you.
At rest, skeletal muscle burns roughly 13 kcal per kg per day. Fat tissue burns roughly 4.5 kcal per kg per day. Both numbers are accurate.
Now do the subtraction. The difference is about 8.5 kcal per kg per day.
Which means if you do everything right and add 2 kg of genuine muscle — a solid year of training for most people — you've raised your resting burn by about 17 calories a day. That's a third of an apple.
Muscle is absolutely worth building. It changes your shape, it improves insulin sensitivity, it makes you functional, and it means the weight you lose comes from fat rather than from tissue you need. But "muscle turns you into a furnace" is a sales pitch, not a mechanism.
Metabolic rate: matters enormously, isn't a lever
Your basal metabolic rate is 60–75% of everything you burn in a day. It dwarfs exercise for most people.
The original post I'm working from dismissed BMR as irrelevant because "we're all roughly the same." That's not right — BMR varies substantially between individuals based on body size, lean mass, age, and sex. Two people can differ by 500+ calories a day.
But there's a defensible version of that claim: you can't manipulate it much in the short term. Your BMR is mostly a function of how big you are. It's a number to estimate and work around, not a dial to turn.
Fat cells shrink. They don't leave.
In adults, the number of fat cells stays roughly constant. Losing fat doesn't delete adipocytes — it empties them.
The process runs in three steps: lipolysis (fat gets broken down and released), transport (it travels through the bloodstream), and oxidation (it actually gets burned).
That last step is the one people skip. Releasing fat from a cell accomplishes nothing if you don't burn it — it just goes back. This is also why "spot reduction" fails and why fat-burning supplements that promise to "mobilize" fat are selling you step one of three.
The hormone question, honestly
You'll see a lot of content arguing that hormones — insulin especially — are the "deeper truth" underneath calories, and that energy balance is just surface-level.
That inverts the causality. Controlled feeding studies consistently show that when calories and protein are matched, low-carb and low-fat diets produce similar fat loss. Insulin isn't a master switch that overrides thermodynamics.
What hormones do control is how hard the deficit is to maintain. They set your hunger, your energy, your cravings, your sleep quality, and how your body partitions what you eat. Exercise improves insulin sensitivity. Poor sleep raises ghrelin and cortisol. Chronic stress makes adherence miserable.
So: the deficit is the mechanism. Hormones determine whether you can live inside it. Both matter. Only one is the cause.
Also — aldosterone and cortisol shift water retention, not fat. If the scale jumps 1.5 kg overnight, you did not gain fat. You gained water. This single fact would save a lot of people a lot of despair.
Where tracking actually earns its keep
If you compress all of the above, you get two jobs: hold a deficit, and manage hunger well enough to keep holding it.

Log for two weeks and you stop guessing. You find out that 400 calories of chicken, rice, and vegetables keeps you full for five hours, and 400 calories of pastry keeps you full for ninety minutes. You find out where your calories are actually going — usually cooking oil, drinks, and the handful of things you eat standing up in the kitchen.
That's not information you can reason your way to. You have to measure it.
